1. Cat-Cow Stretch

This classic yoga move is excellent for introducing movement to the spine. Start on your hands and knees. For “Cow,” inhale as you drop your belly and lift your chin toward the sky. For “Cat,” exhale, tucking your chin and rounding your spine like a cat stretching. Flow smoothly between these two poses 10 to 15 times to gently warm up your entire spine.

2. Child’s Pose

This is a gentle, restorative pose perfect for relaxing and lengthening the lower back. Sit on your heels and slowly lean forward, resting your forehead on the mat and stretching your arms out in front of you. Hold this deep, comforting stretch for 30 seconds or longer, breathing deeply.

3. Knee-to-Chest Stretch

For immediate relief in the lower back, lie on your back with your knees bent. Gently pull one knee into your chest, keeping your other leg flat if comfortable or bent for support. Hold for 30 seconds on each side, feeling a mild stretch through your lower back and glutes.

4. Glute Bridges

Strengthening your core and glutes is essential for supporting your lower back. Lie on your back with knees bent and feet flat on the floor. Tighten your core and lift your hips until your body forms a straight line from your shoulders to your knees. Squeeze your glutes at the top and lower slowly. Repeat for 3 sets of 10 to 12 reps.

5. Bird-Dog

This exercise improves core stability and posture. Start on all fours with a flat back. Extend your opposite arm and opposite leg simultaneously, keeping your hips level with the ground. Hold for a few seconds before switching sides. Aim for 10 repetitions per side.

6. Doorway Chest Stretch

Open up a tight chest and correct poor posture with this simple stretch. Stand in a doorway and place your forearms on the door frame with elbows bent. Gently lean forward to feel a satisfying stretch across your chest and shoulders. Hold for 30 seconds.

7. Neck Tilts and Turns

Tension in the neck can cause headaches and discomfort. Gently tilt your ear towards one shoulder, then the other, holding for 15 seconds. Then, slowly turn your chin toward each shoulder and hold. Always move with control and avoid any sharp pain.

8. Chin Tucks

Improve “text neck” and strengthen your neck muscles. Sit up straight and, without tilting your head down, pull your chin back in toward your throat. It feels like making a double chin. Hold for 5 seconds and repeat 10 times.

9. Side Planks

Build crucial stability for your lumbar spine. Lie on your side, propped on your elbow. Lift your hips so your body forms a diagonal line, engaging your side core muscles. Hold for as long as possible, aiming for 30 seconds per side.

10. Supine Spinal Twist

A gentle rotation that releases lower back tension. Lie on your back with your knees bent. Extend your arms out to the sides. Let your knees slowly fall to one side, keeping your shoulders pressed to the floor. Hold for 30 seconds, then repeat on the opposite side.
